Why the Nutrition Facts Label Exists
The Nutrition Facts label is a federally mandated panel regulated by the U.S. Food and Drug Administration (FDA). It was redesigned in 2020 to reflect updated nutrition science and to make key information more readable. Every number on the label is standardized, which means the data is consistent and comparable across thousands of different products — a genuine advantage when you're trying to evaluate what you're putting in your cart.
The label doesn't tell you whether a food is "good" or "bad." It gives you data. Understanding how to interpret that data is what lets you make choices that align with your own health goals and dietary needs. How to Read Each Section of the Label
Working through the Nutrition Facts label from top to bottom is the most reliable approach. Each section builds on the one before it.
Start with serving size and servings per container
The serving size is printed at the very top of the panel and is the single most important piece of information on the label. Every calorie count, every gram, every % Daily Value listed below it is calculated for that one serving — not the entire package.
If a bag of chips lists a serving size as 1 oz (about 28g) and contains 3.5 servings, eating the whole bag means multiplying every number by 3.5. Serving sizes are set by the FDA based on amounts people typically eat, not what's necessarily recommended.
Note the calorie count per serving
Calories represent the total energy a single serving provides. The 2020 label update made this number larger and bolder to improve visibility. Keep in mind that calorie needs vary significantly by age, sex, activity level, and health status — there is no universal daily target that applies to everyone.
Review total fat, saturated fat, and trans fat
Total fat includes all fat types. Below it, you'll see saturated fat and trans fat broken out as sub-entries. Saturated fat has an established % Daily Value (10% of total daily calories, per current FDA guidelines). Trans fat has no % DV listed because there is no established safe intake level — any amount on the label warrants attention.
Check cholesterol and sodium
Both are listed with % Daily Values based on a 2,000-calorie reference diet. The FDA's daily reference value for sodium is 2,300 mg. Packaged and processed foods frequently account for a large share of daily sodium intake, so this line is worth checking consistently — especially across multiple items in a meal.
Understand total carbohydrates, fiber, and sugars
Total carbohydrates include dietary fiber, total sugars, and added sugars. These are listed as sub-entries with their own gram amounts. Added sugars — the 2020 update's most significant addition — are sugars incorporated during processing or preparation, distinct from naturally occurring sugars in fruit or dairy. The FDA's daily reference value for added sugars is 50g (10% of a 2,000-calorie diet). A high % DV for added sugars with a low % DV for dietary fiber is a common pattern in ultra-processed foods.
Look at protein
Protein is listed in grams but typically does not carry a % Daily Value on most labels (the FDA only requires a % DV for protein if the product makes a protein-related claim, or is intended for infants or children under 4). Use the gram amount as your reference point when comparing products or tracking intake.
Use % Daily Value as your quick-read tool
The % Daily Value (% DV) column is calculated against a 2,000-calorie reference diet established by the FDA. A general rule: 5% DV or less is considered low for a nutrient; 20% DV or more is considered high. Use this scale to quickly identify whether a food is a meaningful source of a nutrient you want more of (fiber, vitamin D, calcium) or whether it's high in something to moderate (sodium, saturated fat, added sugars).
Once you're comfortable with the panel itself, it's worth noting that the front of the package tells a different story. Marketing terms like "natural" or "multigrain" are regulated differently — or sometimes not at all. Nutrients Worth Watching — and Why
Not all nutrients deserve equal attention for every person, but population-level data points to a few that most Americans would benefit from tracking more carefully.
